After a good 2012 season, racing mostly criterium in the USA, I dediced to make it bigger and I will continue part time with the same structure captained by Emile Abraham and another one in Japan directed by Sebastien Pilotte; Positivi Peugeot cycling team!

I started 2013 with the Vuelta Independencia in Dominican Republic. Its my 4th participation in the event so I knew what to expect from it.

J’ai débuté 2013 avec la Vuelta Independencia en République Dominicaine. Il s’agit de ma quatrième participation, alors je savais à quoi m’en tenir.

I prepared as best as I could on the Computrainer and doing cross country skiing workouts, but it is always hard to replicate road trainning in the winter in Quebec city!

Je me suis préparé aussi bien que je l’ai pu en m’entraînant sur Computrainer et en ski de fond, mais c’est toujours un peu difficile de répliquer l’entraînement spécifique de route en hiver au Québec!

I flew to the Dominican Republic on the 14th, so I could at least do one long road ride before the vuelta began on the 20th. Getting to Dominica was a bit of chaos as most guys on the team booked their flight with Jetblue which doesn’t accept bikes only for Dom Rep! Last minute, I had to bring 2 additional bikes with me. Adding to that, my own last minute arrangments, I did not have time to sleep and so was very tired when I finally arrived where I was greeted by Guillermo Juan of Samana Backpackers where I enjoyed the few days before the Vuelta.

Me rendre en République fut un peu compliqué… La plupart des coureurs de l’équipe avaient réserver avec Jetblue et on apprit à la dernière minute que la compagnie n’acceptait pas les vélos à destination de République Dominicaine. J’ai donc du partir avec 2 vélos supplémentaires. Ajoutons à cela mes propres arrangements de dernière minute et je n’ai pu dormir du tout avant mon vol du matin. Je suis donc arrivé quelques peu fatigué à Samana, où j’ai été accueilli par Guillermo Juan de Samana Backpackers où j’allais passé les quelques jours d’entraînement avant la vuelta.

My preparation for the Vuelta then consisted of a short 2h road ride on the 15th followed by a solid 4h30 the next day and then recovery rides up to the start of the race. I got my team predator bike the day before the race. I was amazed by it! Predator Cycling specialise in carbon repair. So, I will be racing a Kuota Kom with Di2 shifting and FSA components, a bike previously used by Hilton Clarke. Will I be as fast ? After 8 days of racing, all I can say is it’s a fantastic bike!

Ma préparation pour la vuelta a donc consisté en une petite sortie de 2h le 15 suivi d’un solide 4h30 le jour suivant et des sorties de récupérations jusqu’à ce que la vuelta commence. J’ai reçu mon vélo d’équipe le jour précédent la course. J’ai été tout à fait émerveillé. Predator Cycling se spécialise dans la réparation de vélo carbone. Je courerai donc aux USA sur l’ancien vélo d’Hilton Clarke, un Kuota Kom, réparé et remis à neuf, équipé en shimano Di2 et composantes FSA. Une vraie machine !

The Vuelta was a good preparation for the season. 8 days of fast racing, 1000km with flat and mountainous terrain. We raced under Ekoi.ca / 1% for the Planet colours and the team consisted of myself, Cory Wallace, Etienne Samson, Louis-Charles Lacroix, Adam Andersen and Jordan Brochu.

La Vuelta constitue la préparation idéale pour entamer la saison. 8 jour de courses rythmées, 1000km de plat et terrain montagneux. Nous avons couru sous les couleurs d’ Ekoi.ca / 1% for the Planet et l’équipe consistait de moi même, Cory Wallace, Etienne Samson, Louis-Charles Lacroix, Adam Andersen et Jordan Brochu.

We missed out on stage 1 as the main breakaway went after only 5km into the 146km race. In the end we lost 11min and all GC hopes. Anyway, the first stage was still tough for us as we tried hard to establish a counter attack to limit the time losses. As the vuelta continued, our form was also improving. On stage 5, I got myself in a breakaway before we hit the real mountains. Tough that I did not push myself very hard to follow the leaders when they passed me in fear of bonking later, but maybe I should have, as I completed the whole race alone without getting caught by a single rider.

Nous avons manqué de chance à la première étape alors que LA bonne échappée est partie après seulement 5km de course sur la première étape de 146km. Au final, je perd plus de 11min et toute chance de classement général. Quoi qu’il en soit, cette première étape aura été difficile puisque je n’ai pas ménagé mes efforts afin d’établir un groupe de contre pour limiter les écarts. Nous n’avions aucun splits de temps durant la course… Plus les étapes évoluait, plus je me sentais en jambe. Lors de l’étape 5, je me suis retrouvé dans le premier groupe au pied de l’ascension. Je n’ai pas poussé lorsque les leaders m’ont passés, par peur d’exploser plus tard, mais peut-être aurais-je du puisque j’ai par la suite complété toute l’étape solo sans me faire reprendre par un seul coureur.

The next day, I did a good time trial averaging 47,5km/h on my first lap and fading a little on the second lap to finish 10th, a minute and 11 sec behind the winner Bruno Langlois, not bad for someone who trained inside and skiing in Quebec.

Le lendemain, j’ai fait un bon contre-la-montre complétant le premier tour en 47,5km/h de moyenne. J’ai faiblit lors du deuxième tour pour finalement terminer à 1min11 de Bruno Langlois en 10ème position. Plutôt satisfaisant pour l’entraînement hivernal.

On stage 7, the next day, I was feeling even better and made the early breakaway of 6 after only 10km of racing. We averaged 48km/h in the first hour of racing before the peloton let us increase our gap more signigicantly. By mid race, some GC riders bridged up to us to make it a group of around 10. Meanwhile, some riders from the early break were fading off. A little while later, a crash happened in the group and we got down to 5 riders of which two were strong riders from Inteja; Diego Milan and Augusto Sanchez. In the end, I played my cards right except for the final sprint in which I led into the last corner but first to get passed by the lead out of Augusto Sanchez, to finish just outside the podium in 4th.

Lors de l’étape 7, le jour suivant, je me sentais encore mieux et j’ai décidé de joindre l’échappée du début après seulement 10km de course. Nous éti.ons 6 et le rythme était assez rapide à en témoigner la moyenne de 48km/h pour la première heure. À la mi-course, quelques coureurs nous ont rejoint alors que d’autres ont faiblit et rejoint le peloton. Quelques instants plus tard, une chute réduisit notre groupe à 5 coureurs, emportant Pablo Mudarra virtuel 2ème du général, alors que notre avance était de 3min30. En somme, j’ai bien joué mes cartes tout au long de la course, à l’exception du sprint final, lequel comportait un virage dangereux que j’ai entammé en premier pour me voir dépassé immédiatement par Augusto Sanchez qui lança le sprint pour son coéquipier Diego Milan. Je termine donc au pied du podium.

After the last race in Santo Domingo, I headed to Samana Backpackers again to rest a bit in Samana and explore some of the area. I am now heading to Tucson where I will be racing March with Team Predator before heading to Japan in early April for solid races in Asia. Funny fact, I’ve started learning Japanese with audio courses and it’s easier than I thought!

Après la course, je me suis dirigé vers Samana à nouveau pour me reposer de la course et découvrir un peu les attraits de cette région. Je me dirige maintenant pour Tucson en Arizona, où je rejoindrai mes coéquipied de Team Predator pour le Old Pueblo Grand Prix et d’autres critériums aux USA par la suite. J’irai ensuite au Japon à la fin du mois pour courrir avec Positivi Peugeot cycling team. Petite annectode, j’ai commencé les cours audio de japonais et c’est pas mal plus facile qu’on pourrait le penser!

Cycling Turbo Training for Beginners is written in no-nonsense, ‘does what it says on the tin,’ prose and offers the novice indoor cyclist – of whom there has been an exponential population explosion this delightful winter – plenty of valuable and pragmatic advice on how to, as the Amazon Kindle page Amazon Kindle page
states,

“get you up and running quickly and efficiently with turbo training so you can maximise your fitness when you can’t get outdoors for cycling training.”

The guide begins with a useful introduction by Rebecca and succinctly contains her raison d’être; the essence of which is to help those cyclists who feel intimidated and overwhelmed by the prospect of indoor cycling, offer a purpose to their turbo training and, not least, to inspire them to give the turbo a prolonged go (not just a session or two!)

The book begins by addressing the obvious in Section 1: what equipment do I need for Turbo Training? It covers pretty much everything from the Trainer + your bike (and tyre) through cadence, heart rate and power and onwards to hydration and the use of towels. If you can think it then be reassured, Rebecca has probably covered it. I’ve been using a Turbo for a year or two and still picked up many instantly useful tips.

Section 2 asks the question: What is Turbo Training and why bother? A short section that dispels a few myths and sets the agenda for what follows which is Section 3: Where is best to Turbo Train? Section 4: How do I go about an effective Turbo workout? Is where Rebecca’s experience as a professional cyclist really comes into play. She covers, with justifications, the warm up, the work out, including intervals training, and the cool down. If you think the latter unimportant then look at how many teams are now mimicking Team Sky’s approach (which they themselves introduced from the world of swimming.)

Section 5 hopes to help you overcome the perennial gripe about Turbo Training: 10 Ways to overcome Turbo Training boredom. It is condensed and thus easy to access and contains much that may help all cyclists, irrespective of experience. As does the oft neglected section 7: recovery from Turbo workouts!

So, now you’re familiar with the fundamentals it’s time to choose your Turbo Trainer and section 7: Which Turbo is right for me? Will help you make a reasoned choice, without any insidious marketing hype. Rebecca has ridden many trainers and reviews them without obvious bias, although she does have her favourite(s). What about rollers, I hear you ask? Well, section 8: Rollers versus Turbo Training – which is best? Sheds some light onto the debate and clearly explains the pros and cons of each system.

Ok, you’ve made your purchase and are now rearing to ride. Section 9: understanding pedalling technique and cadence, presents a vital, and sometimes omitted aspect of the sport. It is here you get a taste of Rebecca’s depth of experience and her workout paradigm, that of the structured interval, through a suggested cadence workout. It’s very good, I’ve tried it.

The book closes with a sack full of really well planned and explained Turbo sessions: Section 10: 20 Turbo charged workouts to explode your fitness! It starts with beginners intervals and progresses steadily through various structured-interval programmes: pyramids, negative splits, isolation, crossovers, threshold, power, etc. There is a definite progression here so the novice would be well advised to start with in the lower digits of the workout chronology – many are tough! Simply reading it gives you an insight into how to correctly and usefully structure your training. Riding them will only help you to become a better rider on the road.

An Aside: I notice that Rebecca appears to be using www.trainerroad.com on the book cover to record her sessions. Trainer Road is a superb addition for those of us without a power meter (a review is soon to follow).

This, as Amazon states, is a highly recommended read if you’re new to indoor cycling, or have been turbo training a short while but want professional guidance on how to take your indoor cycling fitness to the next level.

Who is Rebecca and why should I take her advice?

Rebecca Ramsay, nee Bishop, is a former multi-sport athlete: cross country ski champ, international triathlete and international cyclist with elite status who signed as a professional in 1998. She is also a certified personal trainer (NESTA, NCCA accredited).

At present she is a full-time mother of two and is focused on writing on the subject of cycling fitness and training. She also has an active interest in helping mothers become fitter, happier and healthier and plans to write eBooks for this market as well.

Rebecca answers the question – why should I read this guide? I aim to keep my guides short and simple to understand. I know you don’t have time to read a long, detailed science laden cycling book, so I summarise the science and try to give you exactly what you need to know to improve, and I keep the language simple.

There’s a cliché about velodromes that, if you’re like me and have never been to one before, you’ll have heard a time or two on telly – it’s that the camera cannot show just how steep those banks are. You hear these things and you nod to yourself, and you file them away in the back of your mind – and if like me, you finally get to go somewhere like Manchester’s magnificent National Velodrome, well… If my experience is anything to go by, your jaw will drop open and you are going to spend fifteen minutes running around laughing inside your skull and going “that’s incredible!” No, the camera really does not do it justice. It’s like staring up a 75 degree slope from the middle. And from the outside, it’s like looking down a sheer cliff face – you’ll be impressed, trust me on this one.

One thing that you DON’T really hear is how much the camera slows things down, too. When I got there in the afternoon for Revolution 39, there were riders casually spinning around before the National Madison Championships, in groups and individually, fresh-faced youngsters and crusty old seasoned pros alike. Their pace was pretty impressive, even just as they warmed up, but my attention was seriously grabbed a few minutes later – without me really noticing, the composition of the riders changed subtly. The traffic slowly thinned out, and instead of groups going round at the bottom, chatting and practicing the odd changeover, all of a sudden it turned into stocky fellers, circulating slowly and silently on their own, high up on the banking. I happened to be sat facing the track when their purpose became clear – with no warning, a dark blue streak arrowed across my line of vision almost too fast for my poor unprepared brain to track. There was no sound in advance, and you could almost feel the whump of the air being forced apart by the speeding rider – the sprint guys, out for a final tune up before the heats that afternoon. I don’t want to exaggerate – they weren’t faster than a speeding train, or so fast they were blurred, but if you’ve never had a sprinter unexpectedly go past you at speed close up before, trust me on this too: it will make you sit up sharply and utter an involuntary expletive.

A couple of other things surprised me early on – the first was how small the arena as a whole is. With a capacity of around 3500, the National Velodrome can only seat about 6% as many people as the City Of Manchester Stadium over the road. The second was that it wasn’t sold out for the National Madison Championships. It wasn’t empty by any stretch of the imagination, but I would estimate it was only between half and two thirds full, which is an absolute crying shame not only because the racing itself was superb from start to finish, but also because tickets were just six quid – for £6, those with the foresight to be present got to see the likes of Fostermann, Hindes, D’Almera and Pervis in action during the early sprint rounds, they also got both Boys and Girls rounds of the DHL Future Stars Madison, and the race for the first National jersey of the year. Six quid – they should have been queueing ten deep at the doors!

The Madison itself was an incredible race, going right to the wire after a smidge under an hour’s racing, and there was a wait of an hour or two between that and Revolution itself – and when that started, you couldn’t have got a seat for love nor money. The quality of the competition was absolutely top draw – even when there was a “favourite” for an event, it was by no means certain that they would win, and frequently they did not. Spurred on by the world-class racing, the crowd were vocal and enthusiastic all night long which really added to the atmosphere, and one aspect of that that I was really pleased about was that it wasn’t just people cheering for the home riders –when one of the less-fancied riders, or a rider racing for France or the Rest Of The World won, even if it was a British rider they beat, even one of the stars, the crowd stood and cheered the performance. Pete Kennaugh’s astonishing ride in the Points race drew plenty of praise, of course, and was a hugely popular win – but the crowd cheered just as loudly when Robert Bengsch and Marcel Kalz smashed the kilo Madison TT field apart like a well-aimed bowling ball scattering the pins to all corners. I really liked that lack of jingoism.

Was there a downside? Not that I can think of – only that tickets are hard to come by, but the series can’t be faulted for being a successful draw. The only thing that I did come away thinking was, I wish I could have a go – but then, having said that, a handful of brave and hardy souls took to the boards for a taster session between the afternoon and evening events when the velodrome (thankfully for them!) was free of spectators. And watching them gamely spin round, another thought occurred – the gap in talent and ability between the national pro and the keen amateur man in the street is a gulf so vast as to be virtually insurmountable. They make it look easy, the pros, they really do – that’s another thing the camera doesn’t show you. Would I go again? I can’t wait for the next one…

Revolution is a brilliant evening, it’s truly action packed you don’t get a moment to blink. The Manchester Velodrome is an amazing venue and now contains a BMX Park. The seating is comfortable, the Velodrome staff are the friendliest you’ll come across at a sports venue, even the guys stood out in the freezing cold directing you into your parking space have a smile and a joke for you. The car park is well organised but if you are attending an event you do need to check the Manchester City Football fixtures beforehand as the velodrome traffic can get caught up in the Football queues as the stadiums are opposite each other. The Velodrome is very well signposted from all sides of Manchester.

Food at the Revolution is ok, there are a couple of nice kiosks that sell good coffee and pancakes, but most of the food is burgers and hotdogs, the queue’s tend to be huge, if you’re travelling a long way I would suggest eating before or taking something with you, there is a large supermarket next to the venue if you get stuck. Ticket prices are excellent, sporting events tend to overcharge but the Revolution and most other cycling events held at the National Track Cycling Centre are peanuts in comparison, it only cost £6 to attend the National Madison Championships in the afternoon! Revolution will set you back between £10 and £20 for a single standard ticket but discounts are available for family tickets, carers and pensioners, season tickets are the best buy, you get a British Cycling early bird ticket buying option if you’re a member. If you want to get up close and personal with the riders and teams then the VIP tickets or Track Centre Lounge tickets are for you.

There are some great stands from bookstalls to cycling brands and some things for you to have a go at including Watt Bikes and Rollapaluza, it would be good to see some more though.

What training should I do?

By now, you may have joined a club, maybe obtained British Cycling membership and even bought a licence and perhaps you’ve had a look at the various events that you are thinking of entering.  The next question is: what training should I do?  This is a “BIG” question!  So with that in mind, I have enlisted the help of a couple of cycling coaches who can help you in your hour of need.

First up is Michelle Bergstrand-Evans of She Cycles Coaching Limited who is a British Cycling Level 3 coach and who has over 23 years of racing experience.  I asked Michelle for her top tips for women and this is what she had to say:

“There I was, sat in my favourite ‘post ride’ café, devouring a well-earned slice of cake and savouring a lovely frothy, warm cappuccino, when, one of the café’s employees asked if I was a cyclist. I figured the fact I was dressed from head to toe in my finest cycling attire and having minutes before left my hefty winter road bike lent against the café frontage, was a slight clue, that, yes, I was a cyclist….a female cyclist at that !!! We engaged in conversation. The waitress explained very enthusiastically that she was on a post-Christmas fitness regime and had a love of cycling, but wasn’t too fit and wanted to enjoy riding her bike faster, longer and harder…..What could I advise her? Well, I came up with five training tips for the female cyclist (well six actually, as you’ll see!)

GET COMFORTABLE! 

“A hugely important issue which is so often is overlooked when starting out as a cyclist is the fit of one’s bike! A correct fitting machine allows for comfort, performance, safety and reduces the risk of injury.  85% of cyclists experience some form of pain in the knees, neck, shoulder, and wrist, hand, posterior or back.  If the bike is the wrong size/ set-up, the rider will end up trying to fit their bike, rather than the bike fit them, which will compromise performance. An inefficient and uncomfortable position can lead to permanent injuries. Also, a proper fitting bike is easier to handle, reducing the risk of crashes.

“Another important issue relating to female cyclists and comfort is the choice of bike saddle.  The correct saddle is so important for the enjoyment of an enjoyable, ride to the result of a race. The wrong saddle will cause all sorts of issues, basically it’ll cause untold pain that only a woman would understand:-/   So, which saddle?  To be honest, it really is down to personal choice; however, I would suggest to any female cyclist that a female specific saddle really is the way to go, as they take account of the female anatomy (wider sit bones). There are so many out there, and time spent researching will be time well spent. I would suggest popping into your local bike shop and asking to try out the female specific saddles they have.

WHAT TO WEAR!

“There is nothing worse than setting off on a training ride/social ride and realising, within a few miles that you have over or under dressed.  I have a rule of thumb when it comes to deciding what to wear. Firstly, CHECK THE WEATHER FORCAST! Then, if it’s chilly, layer up. A good base layer is so important. If you really feel the cold, wear a set of arm warmers under your base layer. If it’s really very cold, I wear a skin suit. This really does bring an extra layer of warmth. Ensure you wear a good pair of Roubaix thermal tights and wind proof soft shell jacket. I’ve discovered the benefits of two pairs of overshoes in the cold….marvellous! Not forgetting thermal gloves. Its best to buy a pair a size too big as this allows for warm air to circulate around the fingers to keep them toasty warm. Finally, the head, a buff to cover the ears underneath your helmet works a treat. Not so good for the hair, but it will keep you warm.  As for warmer weather. I will tend to put on what I think is necessary, then stand outside, If I feel warm before I’ve begun to ride, I have too much on. Unless it’s 40 degs, then wear enough to be decent and don’t forget the sun cream! Remember, ALWAYS WEAR A HELMET and gloves or mitts.

HAVE A GOAL

“Why do we set goals? Well, goal setting, whatever they may be, is the first step towards improving as a cyclist. Goals will give you direction and purpose to what you are doing, this in turn enables the rider to define their training strategy and plan.  Your goal may be to finish a Sunday club run for the first time. It may be to podium in a National event.

When setting your goals, they must be:

  1. Realistic – the goal must be something that is possible for you to achieve, otherwise you’ll become de-motivated if you’re unable to achieve your desired goal.
  2. Measurable – You must be able to quantify your goal.  For example, you must be able to say ‘I did X, so I achieved my goal’.
  3. Challenging – your goals must stretch and push you to greater heights, otherwise you won’t see any gains. Goal setting is there to improve you as a cyclist.
  4. Yours – your goals are personal to you, they are there to motivate you.  A common mistake from riders is to set the same goal as that of their training partner/team mate.  Furthermore, when setting your personal goal, think of a long term goal, maybe two years hence,  such as ‘in two years I will be fit and confident enough to finish a National Women’s Road race’,or  finish a particularly challenging sportive.    The long term goal setting will enable you to set short term objectives, such as entering a Sportive for the first time, or completing a session you’ve never been able to complete before. These short-term goals will enable you to attain your long-term aims.  Finally, setting and achieving goals has a huge impact on motivation; regular success = lots of smiles.

SEEK GUIDANCE

” Cycling is fun….competitive cycling is a blast. However, as you improve, at times, you’ll find your desire to improve will overtake your ‘common sense’, as many riders make the mistake of riding too hard, mistakenly thinking that continuous hard training will result in improved results. This may be the point where the rider decides they need someone qualified to guide their training to enable them to continue to achieve their goals.  The best resource is a coach, someone who can get to know you over time and you get to know them. A coach will devise a training plan according to your goals and lifestyle and will communicate with you on a regular basis, as communication is the corner stone to an effective coach/rider relationship. The coach will prepare a plan with the correct level of endurance, interval and conditioning work, as well as advise on nutrition, psychology, recovery and sometimes the shopping! A coach does cost money, but is often money very well spent.  If the cost is too great, joining a local cycling club and picking the brains of experience riders is always a good start….

FIND A GROUP

“Cycling on your own can be a very peaceful experience, particularly if you work in a pressured environment or have noisy children, however, one of the benefits of cycling, is it is, at times a very sociable activity. I would suggest that any rider wanting to improve or even just make friends with like-minded people joins a local cycling club. Not only will riding with other riders develop your social side, but it will develop your riding skills as you will be mixing with cyclists of various abilities and experiences. Riding in a group will also improve not only your handling skills, but being able to ride ‘further/faster/longer’ will do wonders for your fitness and confidence. One word of warning, beware of the ‘weekend warrior’, someone who takes any training ride as a race, to the detriment of other riders and sometimes your training aspirations. Or failing that, start your own group!

THE GUILT BOX

“Now this point is an extra and aimed at those riders who have families/partners/children. As a female cyclist, at any level, you will find at times, when you’ve planned to ride, you may battle with a ‘guilt trip’ as your position of mother/wife/girlfriend has been put to one side. I would suggest, when it is your cycling time, or ‘me’ time. Imagine you have a ‘guilt box’. Remove the guilt from your head, put it into the box, put the lid firmly on the box and put to one side. You are entitled to ‘do your thing’, without distraction. Think only about completing your session and worry about nobody but yourself….HAVE GUILT FREE FUN, ….when you’ve finished your session, your partner, boss and kids will have you back….everyone’s happy then! And just remind your kids what a fantastic role model you are. Remind your partner/husband how fit you look and mention to your boss how motivated you must be to want to train and improve yourself!

“To be honest, the above list only scratches the surface. However, I think the above six points cover the important factors that will make cycling far more enjoyable for the female cyclist. As with many activities/sports that are entered into as a novice, there is a huge learning curve to scale. This shouldn’t put you off. It’s exciting, learning new skills, making new friends. Even the most accomplished cyclist will learn need to revisit their skills and continue to develop them. So, off you go…….ENJOY ….”

Next up is Huw Williams, who has been organising the sessions at the Cyclopark venue in Kent for women, under the #fanbackedwomenscycling umbrella.  Huw is a British Cycling Level 3 coach, and is a director of La Fuga Cycling Academy (lafuga.cc).  As Huw has been helping women start out on the road racing scene, I asked him to give you an insight into what happens in the race and what you can do to keep up.  Here is what Huw has to say:

“If you’ve been reading the previous posts in this series you’ll have a good idea about the way in which cycle racing in the UK is structured, what kind of races are available to you and how to go about setting some ‘SMART’ goals in order to prepare for them. For the novice racer though, that first event can be more than a little daunting and the small step onto your first start line can be a massive leap into the unknown if you don’t know what’s coming. So in this short article we’ll take a look at what a typical first race looks like, what you can expect to happen and how you can prepare for it.

“In your first race you’ll probably be riding with 3rd and 4th category racers on a closed-road circuit and it’ll last anywhere between 40 and 90 minutes. In your mind you probably envisage a race which looks like a mini Tour de France stage with a perfectly compact peleton of riders winding it’s way around the various laps until the bell goes and there’s a mad sprint for the points at the finish. I hate to be the one to tell you that this is not going to happen. What’s going to happen is that the gun will go and the stronger riders will occasionally attack, winding up the speed when you least want them to, and splitting the pack until there are only a few riders left capable of contesting the sprint at the end. This will happen repeatedly until there are riders strung out all over the road in ones and two’s, many riding individual time trials to the finish. So a novice race often more closely resembles a disorganized club-run than a stage of a grand tour and the reason this happens is that so many riders despite being reasonably well trained, are unprepared for the intensity of the attacks, get dropped and quickly end up riding on their own.

How fast is FAST?

“Consider this fairly typical question recently posted on a women’s racing group forum page; “I have never raced before and would love to start but have no idea how fast I need to be. What sort of speed do the cat 3/4’s go at?”  This typifies the problem. The question is miss-directed as the speed the 3/4s go at can be anything from moderate club-run pace to eyeballs out sprinting. And therein lies the problem, it can go from one extreme to the other several times in the space of a few minutes and if riders aren’t prepared for it your race can be over in the first couple of minutes. So more realistically the question should be; “How fast do I need to be able to go for short bursts in order not to get dropped?”

“From our example of a typical race scenario, you can hopefully see that training which targets a uniform speed is not what’s required in this kind of race. More realistically, what’s required is the ability to go VERY fast, repeatedly, in order to stay with a given group. It’s not uncommon for a rider in a one-hour circuit race to have to produce as many as 20-30 efforts of around 80% of their maximum power in order to stay in touch with the leaders. So it’s a question of going VERY hard, then recovering quickly in order to go VERY hard again. Suddenly sitting on a turbo trainer or in a group of riders at a steady ‘x’ mph doesn’t make a lot of sense does it?

“The good news is that as we know this is going to happen, we can train much more specifically to prepare for it so that it doesn’t come as so much of a shock when it does, and you have the tools to deal with it. And remember, if all this sounds like its going to be very intense (believe me it is), it’s going to be just as intense for everyone else in the race. So if you’re training specifically for the requirements of this kind of racing, and others in the race are not, you’re going to have a big advantage when the gun goes.

“So here are a list of the key elements needed for your first road race and how to go about training for them.

1) Endurance

What is it? Firstly you need to be able to complete race distance, and an ‘endurance’ event, as opposed to a ‘sprint’ event is anything that lasts over a minute.

How do I train it? Simple, This is where your longer rides either with a group or riding solo at moderate pace are necessary in order to develop a good ’endurance’ base.

2) Short Term Muscular Endurance

What is it? Think of this as an extended sprint, when riders attack, and try to break away, you need to be able to sustain a hard muscular contraction for a minute or so in a big gear in order to stay with them.

How do I train it? Practice 1-2 minute intervals on the turbo or on the road in progressively bigger gears, with several minutes easy-spinning recovery between them. Try to get your cadence up to around 100rpm and match it each time you increase the gear.

3) Power

What is it? The initial jump when an attack goes – you need to be able to get up to top speed, fast. As an example, if two race cars each have a top speed of 180mph, the one that gets to the finish line first is the one that REACHES that top speed first as it spends more time AT that top speed – so even though you might have the ability to ride as fast as the other rider, she’s going to ride away from you if you can’t cover that initial burst of power.

How do I train for it? Practice very short, explosive sprints of just 10 seconds. Ride along at 15-20mph then jump out of the saddle and drive the gear up to full speed as quickly as possible but ease off after just 10 seconds and ensure at least 3 minutes of easy spinning recovery between intervals. Use a variety of gears for these, you never know what point an attack might go at in a race and might not be able to select your desired gear. These intervals are great to include on longer rides on the road.

4) Lactate tolerance?

What is it? When constantly being asked to ride at high pace, as well as repeatedly going close to max for short bursts in order to cover attacks, your heart rate remains very high even when you try to recover by sitting in the bunch. This means high levels of lactate accumulation and high levels of discomfort.

How do I train for it? Unlike the previous intervals, where you allow several minutes for recovery in order to produce the next hard effort, lactate tolerance is about making near maximal efforts with minimal recovery periods. This is ideal for 60 minute turbo training sessions. To start with, to a good warm up and simply ride at 90% effort for 30 seconds followed by one-minute recovery easy spinning. Keep this going for a 15 minute ‘set’, recover for five minutes then do two another set. This develops both your physical ability to recover from the efforts and psychological courage in the face of repeated hard efforts. Progress this session gradually by extending the length and number of sets, and/or reducing the recovery times between intervals.

5) Warm up

What is it? The process by which you ready your cardiovascular and musculoskeletal system for the effort that is about to follow. The warm up is hugely maligned by inexperienced racers who make the cardinal sin of believing that they need to save every ounce of effort for the race proper. The result? Someone makes an early attack and riders are not sufficiently warmed up enough to be able to cover it. It’s called oxygen kinetics – the speed at which your cardiovascular system can deliver oxygen-rich blood to muscles that suddenly demand a huge amount of it because you’ve asked them to work so hard, so quickly. If you’re not sufficiently warmed up the speed and amount of oxygen moving to your muscles is compromised and you’ll be playing catch-up for half the race while your body tries to come to terms with the intensity of what you’re asking it to do.

How do I train for it? Simple, formulate a set-warm up which you implement before every race and training session. A good rule of thumb is ‘the shorter the race, the longer the warm up.’ You need to put in place a series of ‘steps’ designed to rasie  your heart rate to very close to the kind of intensity you are going to experience in the early part of the race as well as turning the legs at similarly high cadences. Do this very gradually and finish the warm up with some 10-second maximal sprints with 3-minute recoveries between them.

“Hopefully this gives you an idea of what goes on in a race and as if that wasn’t enough we haven’t even touched on the tactical elements of race-strategy and positioning [that will be covered next week], the technical elements of bike handling and the psychological elements of getting your head round all of these things and being able to put them all together. Those are things we’ll cover in future articles but for now you at least have an idea of the physiological demands of a road race and some ways in which you can prepare for the intensity of it.”

The London Bike Show 2013

I was delighted to receive two tickets to the London Bike Show last weekend and rather gutted to find out I couldn’t go. As an ex-pro who still cycles every day, my Dad was of course, more than happy to pop along. Here’s Tony’s account of the bike show on Saturday…

The moment I stepped off the Docklands Light Railway on Saturday morning I knew it was going to be busy.  The snow that had fallen copiously in the London area the previous day meant I had to use public transport although I have never been totally comfortable travelling on a driverless train and leaving everything to a computer.  I had assumed that the weather would keep a lot of people at home but I was so wrong.  The masses propelled me towards the entrance and looking around at my fellow visitors I couldn’t help but notice how well prepared they were for bad weather with a good selection of beanie hats, stout boots and several in what appeared to be rubberised jackets.  All was to become clear.

The queue at the entrance was at least 50 deep but moved quickly. My ticket was snatched away and I found myself inside the ExCeL centre – but oh no, the overhead banner proclaimed  “Welcome to the London Boat Show”!  My inner chimp panicked, how would I retrieve my ticket and get back out? Then I heard someone say “the Bike Show is in the hall at the end”.  Tickets gave access not only to the Bike Show but also to the Boat Show, The Outdoors Show and the Active Travel Show.

It wasn’t yet 11 a.m. but it appeared that the Bike Show was drawing in well over 25% of the visitors and so my slow shuffle down the first isle began.  The sheer volume of people attending in such bad weather is a fine testament to the popularity of cycling, however, on this occasion it did make it difficult to have a chat with stand attendants.

Even though progress was slow, what struck me straight off was the number of stands showing complete road bikes for sale.  Pinarello had the largest stand, right in the centre, displaying a wide range of complete bikes from entry level sportives at around £1,000 to their top end time trial machine coming in at £14,000.  If you can only manage £11,000 then you can pick up a nice little track number.  Boardman was also there in force at the far end, close to the Animal Bike stunt track where Martyn Ashton (four times British Bike Trial Champion) and Blake Samson were performing mind boggling acrobatics and aerial manoeuvres.

I know I’m an oldie, and call me old fashioned if you want but much of the roadie’s off season pleasure used to be gained from reviewing and selecting the various components that were to be built onto the coming season’s new frame.  Now the pressure of volume production versus price directs most of us towards pre-configured complete bikes built around a mass produced monocoque carbon fibre frame, 99% of which are manufactured from one of four or so factories in the far east using carbon fibre spun from one of three Japanese facilities, Toray, Toho Tenax and Mitsubishi Rayon.  Time and time again I asked where the vendor’s frames were produced and got the same answer.  At Canyon Bikes I asked again if their frames were made in China?  “No” the proud German lady proclaimed, I was momentarily excited – perhaps it would be Dusseldorf or Nuremburg, but alas “….ours are manufactured in Tie-van” (she meant Taiwan)!

I could only find three suppliers displaying custom carbon frames.  Sigma Sport were offering a hand built custom carbon frame from the iconic Italian Colnago house using preformed carbon lugs bonded to the tubes.  I was told Signore Colnago strongly believes this is the right way to do it.  You would need £3,000 or more to have one made to measure but I can’t help thinking that these are like giant Airfix kits – preformed pieces glued together and very quick to assemble, although I must admit the multi-stage hand paint process is fabulous.

Le Beau Velo, distributor for the Italian Fondriest brand were offering a bespoke carbon fibre ‘layup’ frame, where the joints are held together with cut-to-fit carbon fibre sheets bonded with epoxy resin rather than preformed lugs.  I was told no UK fabricator does this.  These frames are hand made in Italy and again have a price tag north of £3,000.  Their tubes are constructed from Toray carbon fibre from Japan but they claim the actual manufacturing of the tubes is performed in Italy, presumably by ATR who also supply Colnago and are one of the very few non-Asian manufacturers of monocoque frames.  Equally as strong, stiff and responsive as a carbon monocoque, Le Beau Velo’s typical custom frame customer is a gentleman of a certain standing who can afford something that looks special…that is special, whilst still young enough to ride to its full potential (or most of it anyway),  “a top end racing frame that is seldom used for racing”.

The Extra stand was also displaying carbon lugged frames manufactured by Time.  Time is a French company who obtain a lot of their revenue from contracted carbon fibre work at the Airbus aircraft factory in Toulouse.  This has enabled them to become another of the very few non-Asian manufacturers of carbon fibre weave, although their volume in comparison to the far east manufacturers is very small and the number of frames they produce is also small in comparison.

Independent steel and titanium frame builders were noticeable by their absence and I saw only a handful of non-carbon frames for the serious rider.  There was no Bamboo construction in evidence at all, which is surprising given the ‘green’ momentum these fabulous machines have been getting.  Perhaps the cost of renting a stand at the show is prohibitive to all but the largest suppliers and distributors.

One final note; I happened to be ushered by the masses out of an isle just in front of the Jaguar Performance Theatre as the newly formed professional team sponsored by Madison Genesis was being presented (video below).  First up was Dean Downing followed by 8 or 9 fresh faced professionals all hoping to be part of this year’s UCI Continental team under Roger Hammond’s stewardship.  They also announced that Genesis has been working with Reynolds to develop a new ‘953’ steel-alloy frameset.

Overall, a hugely enjoyable and educational experience, if hampered a little by the sheer volume of visitors.  I stopped on the way back to meet my wife at the newly built Westfield-Stratford shopping mall.  It was empty by comparison!

I read this book for Cycling Shorts during the summer and it has taken me a long time to finally put my thoughts about it into words. Not that I have mixed feelings about the book I do not but I needed to take time to try to put into words my thoughts as I suspected that I might just be a little controversial.

 

I believe it is important for us to confront the issues raised and Riis was the fifth book I read in the summer that dealt with drugs in cycling. The first was Paul Kimmage’s Rough Ride, the second was David Millar’s Racing through the Dark [read Cycling Shorts review here], the third Laurent Fignon’s We were young and carefree, fourth Willy Voet’s Breaking the Chain [read my review here]. Each book gave me a different perspective or view of doping and substance abuse and its inherent and historic nature in cycling.

 

Each subsequent book made me feel that Paul Kimmage was being very unfairly treated as he really only scratched the surface and really did not reveal as much as others but what was clear is that he had opened pandoras box and the establishment was not happy.

 

What Riis has done with his book has really given a broad insight into the hard work and stresses that face a professional cyclist. Just like other cyclists Bjarne faces that difficult decision to dope or not to dope. Riis makes it totally clear that it was his call and his alone. No one forced him no one pushed him but he felt he had no option. Just like Darth Vader Riis stepped over to the darkside. Just like Lance; Riis, when quizzed never actually said he did not dope but edged answers in the same way any good politician does, “I have never tested positive, I have never given a positive test” rang out, persuading fans and team mates that he was clean. But was he, like others, fooling anyone? Probably not those close to the riders who often had a clear idea of what was happening but kept their heads down (to listen to Cycling Shorts interview with Ned Boulting on the subject click here).

 

As with Voets and Millar, Riis is very open about what he did and how me managed to avoid detection, however Riis goes further and deals with the effect on him emotionally of his choice. Like Millar he comes back and has a desire, or so he claims, to help clean up the sport and run a lean and clean team. The book covers the setting up and running of CSC which greatly complements the Nordisk film Overcoming about the 2004 Tour de France. Riis goes on to share his deep feeling of being stabbed in the back with the implosion of the team as the Shleck’s, Andersen, Nygaard and backroom staff plot against him and set up Leopard Trek. Once again Riis bounces back and with the drive an passion he has for the sport he loves he manages to rebuild and create a new team.

 

Riis’s book is a great read and I am surprised that Cycling News can write the article below. Pederson and the author of the article have obviously never read Riis Stages of Light and Dark as Riis clearly speaks out about his past in full. In my view, no he is not damaging cycling and its credibility, he has messed up and is trying his best to make amends.

Riis damaging cycling and its credibility, Danish UCI member says

Saxo-Tinkoff team owner needs to “come out and talk”

Bjarne Riis and his teams have established Danish cycling in the world, but his actions now are “very damaging to the sport and its credibility,” according to the Danish representative at the UCI.  It is “high time for Bjarne Riis to come out and talk.”

Riis confessed in 2007 to having doped when he was a rider. He has since been named as providing doping advice, if not more, in various books and doping confessions from recent riders. The Saxo-Tinkoff team owner has consistently refused to comment on such matters.

“Here in Denmark we have a single problem in Bjarne Riis,” Peder Pedersen told feltet.dk. “His team and his comings and goings have been tremendously positive for the development of Danish cycling and the resulting high interest.

“But he keeps quiet at the moment and will neither confirm nor deny the allegations that are against him, it is very damaging to the sport and its credibility. All who follow it here can see that there are answers missing to some things, giving insecurity and losing credibility. So it is high time that Bjarne Riis comes out and talks.”

Since 2006, Pedersen has been a member of the Anti-Doping Foundation (CADF), set up to work with doping cases and to stay on top of anti-doping testing and developments. He is aware of the ironies involved.

“I have been involved in the Anti-doping Foundation for six years, where I have a clear conscience about what we have done. Of course it’s very uncomfortable, it appears at the moment. Although most of it belongs to the past, we should not be blind to the fact that it also reaches into the present and in the future. With the revelations that have come, then that is what we really need to make sure to get it handled.”
